Yoga for Desk Workers: The Best Yin Poses for Neck, Shoulders & Posture
undo the day, in about twenty minutes
You know the feeling by five o’clock. Shoulders somewhere near your ears, a hot band across the top of your back, and a neck that clicks when you finally look up from the screen. You roll your shoulders a few times, it helps for a minute, and then it all creeps back.
It creeps back because the ache is not really in your neck. It is in everything that has quietly shortened around it over eight hours of sitting — the chest, the front of the shoulders, the hips. Here is what sitting actually does, the Yin poses that undo it, and a couple of follow-along classes you can put on tonight.
What sitting all day actually does
A desk does not injure you. It just asks you to hold one shape for a very long time, over and over, for years.
That shape has a pattern to it. Your chest and the front of your shoulders draw closed. Your upper back rounds and the muscles between the shoulder blades sit long and tired, holding on. Your head drifts forward of your shoulders — and a head is heavy, so the back of your neck works quietly all day to stop it dropping further. Meanwhile your hips are folded at ninety degrees, and the hip flexors at the front, having no reason to lengthen, gradually stop.
Then you stand up and wonder why your lower back is tight and your shoulders ache.
None of this is damage, and none of it is permanent. It is adaptation — your body getting very good at the thing you ask it to do most. The fix is simply to ask it for the opposite, regularly enough that it listens.
Why Yin Yoga suits this particularly well
Yin is slow and still. You settle into a shape, get comfortable, and stay for a few quiet minutes while gravity does the work. Nothing is forced and nothing is repeated.
Two things make that a good match for desk tension.
The first is the length of the holds. The tissue that has shortened around a rounded upper back is not muscle you can shake out — it is the deeper, slower connective tissue around the joints, and it responds to gentle load held over minutes rather than a hard pull held for thirty seconds.
The second is what the stillness does to you. A working day keeps your nervous system faintly braced — deadlines, notifications, the next thing. Clenched shoulders are partly a posture problem and partly a stress one. Lying still and breathing for twenty minutes addresses the half that no stretch can reach.
The best Yin Yoga poses for desk workers
Six shapes, in a sensible order. You do not need all of them — two or three, done often, beat all six done once.
1. Melting Heart — 3 to 5 minutes. Knees down, hips stacked high, arms forward and let the chest melt toward the floor. This is the single best undoing of a day at a desk: it opens the chest, the front of the shoulders and the whole upper back at once, and it bends the upper spine while leaving your lower back comfortable. A cushion under the chest makes it kinder.
2. Thread the Needle — 2 to 4 minutes each side. From all fours, slide one arm underneath and rest down on the shoulder. This gets in between the shoulder blades, where desk tension gathers, and gives the upper spine a twist without loading the lower back. Never crank the neck — rest the head down and leave it alone.
3. Bow Tie — 3 to 5 minutes. Lying face down with the arms crossed underneath you, letting your own weight open the shoulders. It is a strong one, and worth easing into. If you feel tingling in the hands, come out and cross the arms the other way or higher up.
4. Supported Fish — 3 to 5 minutes. A bolster or a rolled blanket along the spine, and simply lie back over it. The prop does everything. The chest opens, the breath gets easier, and there is nothing at all to hold.
5. Dragon — 2 to 5 minutes each side. The one people are surprised to find on a list about shoulders. A low lunge, back knee down and cushioned, easing into the front of the hip. Eight hours of sitting shortens the hip flexors, and shortened hip flexors tip the pelvis and load the lower back. If sitting makes your back ache, start here.
6. Reclined Twist — 2 to 5 minutes each side. On your back, knees dropping to one side. A quiet wring-out for the whole spine, and a good last shape before you get up — or before you go to sleep.
If you only have ten minutes
Melting Heart, then Thread the Needle on both sides, then Reclined Twist on both sides. That is the short version, and it is genuinely enough on a busy week.
When to practise
On a break, during the day. Even five minutes of the opposite shape, taken at three o’clock, resets the afternoon. You do not have to change clothes.
At the end of the day. The best time, if you get to choose. You are warm, the day is done, and the stillness does double duty — it releases the tissue and unwinds the head.
Before sleep. These shapes are all quiet ones. A twenty-minute practice before bed lets you arrive in it without your shoulders still up around your ears.
The one thing that matters more than timing is frequency. Three short practices a week will change how your body feels by Friday. One long one a fortnight will not.
Follow-along classes to try tonight
If you would rather be told what to do than remember a list, there are full classes for exactly this, all free: Yin Yoga for Neck and Shoulders if you have 25 minutes, Yin Yoga for Upper Back & Neck Relief for 30 with no props at all, and Yin Yoga for Good Posture if the rounding is what bothers you most.
And if you would rather practise with a timer than a video, the Shoulders, Neck & Desk Relief routine runs the sequence for you with the holds counted out — nineteen minutes, no props, screen face-down.
Start tonight, with one shape. Melting Heart, three minutes, before you brush your teeth. Then see how Thursday afternoon feels in a fortnight.

Common questions
What is the best yoga for desk workers?
Anything that opens the front of the body and releases the upper back — the opposite shape to the one you have been holding all day. Yin Yoga suits it especially well, because the long, still holds reach the deeper tissue around the shoulders and hips that a quick stretch only skims.
How can I fix my posture from sitting at a desk?
Posture is a habit more than a position, so the useful thing is not holding yourself rigidly upright — it is giving the tissue that has shortened somewhere else to be. Opening the chest and hip flexors a few times a week makes sitting tall feel available rather than effortful. Moving more often through the day matters just as much.
How do I get rid of neck and shoulder tension from computer work?
Start below the neck. Most of what we call neck tension is the upper back and the front of the shoulders pulling the head forward. Poses like Melting Heart, Thread the Needle and Bow Tie release that, and the neck usually settles once it has somewhere to settle back to.
How often should I do yoga if I sit all day?
A few short practices a week is plenty — fifteen or twenty minutes, three times a week, will do more than one long session on a Sunday. Little and often is what actually changes how you feel at five o'clock on a Thursday.
Can yoga help with tech neck?
It can ease the everyday stiffness that comes with hours at a screen, and many people find the ache far less present. It is not a treatment for an injury, though — if you have sharp pain, numbness or tingling down an arm, see a physio or your doctor first.
Should I stretch at my desk or on a mat?
Both, for different jobs. A minute of standing and rolling the shoulders every hour breaks up the sitting. But the long holds that actually change how the tissue feels want you on the floor, where you can let go completely.
